Today's Thoughtful Thursday: Dining Out Without Compromising Your Health & Fitness Goals!

Every Thursday on my page and group, I post on a different topic. Today's topic is dining out in a healthy manner. For the FULL article and previous ones, add me (Rivky Eklove) as FB friend, or join our FREE Stronger with Rivky FB group.

In the meantime, here's a taste (pun intended):

We know all too well that when you’ve got fitness or set in your sights, every decision you make throughout the day matters. How many steps you take, how much water you choose to drink and how many veggies you put on each plate, all help you move closer to - or further away from - your ultimate goals.

Making Good Decisions While Dining Out

There are several things you can do to prepare yourself for a night out. Some tips for when you get there:

- Ask for sauce/dressing on the side;
- Skip anything fried;
- Stick with a grilled, lean protein option;
- Swap pasta or rice for a side of vegetables;
- Ask for a lettuce wrap instead of a bun.

Making Trade-Offs so You Still Enjoy Your Meals

If you prefer to go the trade-off route, here are a few that you can make during the day so that you can let yourself off the hook a bit while dining out:

- Have a protein shake made with frozen fruits and veggies at lunch so that you’ve got some extra calories “in the bank” for dinner
- Skip the fries, rice or pasta so you can enjoy a slice of dessert or a cocktail instead

Thoughtful Thursday: How To Stay Active With Your Desk Job!

Being that many of us are anticipating the return to the workplace soon if you haven’t already done so, I thought this would be a good topic for this week’s Thoughtful Thursday. If you’re like me, you may have found it easier to stay a bit more active working from home (I don’t mean with actual workouts, I mean moving around more during the day). Whether you are returning to office or continuing to work from home, here are some tips to stay active during the day when you have a desk job.

Sitting at a desk for 8 hours each day is not good for your mind, body or soul. To stay healthy both physically and mentally, we need regular exercise or at least movement. Research has shown that a sedentary lifestyle can have negative effects on bone health and it can also lead to increased risk of type 2 diabetes and cardiovascular diseases. You might have guessed, that’s just the tip of the iceberg of negative studies associated with being seated all day.

If you are stuck behind your desk all day, here are my suggestions to you:

1. Get A Standing Desk
The popularity of standing desks is increasing each day since they encourage a healthier working environment. You can get a new standing desk or put an extension to your existing one. The desk might seem odd at first, but you will get used to it over time. If you don’t want to invest in a new desk, you can elevate your computer or move to a spot in the office where there is a taller platform for the computer. You can also purchase an ergonomic workstation or a treadmill desk so that you can work and walk at the same time. This may be way more doable if you’re working from home, but many workplaces now are very open to supporting their employees in obtaining a healthier lifestyle.

2. Take Movement Breaks in Your Day
Set an alarm to take a break after a few hours and walk a few stairs or flights. Usually we sit morning until lunch, and then again after lunch till end of day. I’d suggest to set an alarm in the late morning time as well as early afternoon. Take 15 minutes each time to move around, take a walk, get a nice stretch in there. In addition, instead of emailing or sending instant messages to your co-worker, go talk to them face-to-face. This will not only keep you active but also help you to re-energize and re-focus.

3. Deep Stretch
Stretches can engage your abdominal muscles and open up your spine. The spine and back are the core of your entire body. If there is no mobility or flexion in the spine, your whole body will suffer. Some of the stretches you can do include:
● Neck rotations. You can do them by slowly moving your head from side to side;
● Crossed leg toe reach. This is done by standing up and crossing one foot over the other. Then keeping a flat spine and bending over, driving your back heel to the ground.
● Doorway chest stretch. To do this, stand in a doorway and bring your right arm up to shoulder height. Bend your elbow 90 degrees, then place the palm and the inside of your forearm on the doorframe. Lean into the stretch gently, open up your chest and hold it for at least 20 seconds then repeat with your left arm.

4. Lunch Hour Workouts!
You have options here. Doesn’t have to take the whole lunch hour, if you’re really pressed for time, you could even aim for a 15 minute HIIT workout. As well, many workplaces offer (both on site and virtually to their remote employees) fitness classes not only at lunch, but pre-work and post-work hours as well. This will not allow keep you overall more healthy, but you’ll get a chance to progress your fitness level while gaining connection with your colleagues. And hey, if your workplace doesn’t have an option like this, suggest it to the Head of Operations or the manager at your workplace (and then call me, I can help you get that set up!). As I mentioned, many workplaces now are eager to invest in their employees physical and mental health, as it benefits both the employer and the employee.

5. Set Movement Goals, and Design Your Own Workout Schedule!
Don’t have an employee fitness program at your place of work yet? You can still take online lunch time classes and/or create an easy-to-stick-to workout and activity program. As many of you know, I offer many online classes that revolve around work hours to ensure everyone has a chance to get their movement and workout in. Not a class person? Design a little schedule of when you’ll get some movement in your day, set your alarms accordingly, and make a promise to yourself to follow through!

Thoughtful Thursday: Simple Ideas to Deal with Anxiety and Stress

These days, I notice that almost everyone is suffering with some form of stress, and even more severe forms of anxiety.

Indeed, most of us have felt anxious at least at some point, and overcoming those feelings can be very challenging, especially in the given moment. If you’ve found yourself in such scenarios in the past, know that you’re not alone. The primary tip to overcome anxiety is to identify the feeling itself, and then to take some time to reflect on what triggers it as much as possible (sometimes we don’t know what’s triggering it in the moment and that’s okay). You can then use the following proven strategies to help you stay calm. This isn't to say these will work for everyone right off the bat, but these tactics can certainly be a good place to start! Remember, some of these will take some time to develop as well.

1. Take a deep breath

Cliché, sure, but also a tried and proven tactic to calm and center oneself. Try to first slow down your breathing to slower, deeper breaths. Then, aim to inhale for counts for 4, and exhale just a little longer, for counts of 5. Continue this pattern for at least 6-10 breaths.

2. Steer away negative thoughts

Sometimes it is useful to learn to question your thought pattern. Notice your negative thoughts, why they’re there and what causes them to creep up. Challenge your fears, question their authenticity and determine to take control of your mind.

3. Go on a 15 minute walk, do a quick yoga session, or any other enjoyable pastime

Sometimes we can’t get rid of anxious thoughts until we are engrossed in something else. The situation may be there to stay but you can choose to favour yourself, take a break and walk away from it. Take some time and do what you like doing for a hobby. If needed, take time to explore your body and not your mind. This is an excellent way to relieve your anxiety.

How to Stay Hydrated During the Day and Why It’s Important...

Unfortunately, even though most of us are well aware that hydration affects every aspect of our health, still a significant amount of people fail to consume the daily recommended amount of water each day.

The benefits of drinking enough water stretch to virtually every system within your body. Water protects and hydrates our organs, carries and transports nutrients to our cells, and keeps muscles and joints working properly by balancing sodium and potassium levels. Water helps to flush the body of toxins, maintain its core temperature, and even balance blood sugar.

Beyond bodily functions, drinking enough water can even help you lose weight if that is a goal of yours. Drinking water before meals can help you feel full and lead to fewer calories eaten at each meal. Water also plays a role in helping us stay mentally focused and energized. It can boost our mood, memory and overall brain performance.

Finally, adequate hydration can help your skin look and feel better. Drinking enough water contributes to skin elasticity - meaning fewer wrinkles and fine lines, as well as decreasing puffiness and swelling due to dehydration.

So How Can You Stay Well-Hydrated Throughout the Day?

A good guideline is to try to drink approximately half your body weight in ounces per day (minimum!). For example, a 140lb person should shoot for 70 ounces of water daily. And keep in mind, you'll need to add in more water so all exercise you do!

Tips for drinking for water 💦💦💦

- carry a reusable water bottle with you at all times!

- keep things interesting by adding some flavour to your water. Strawberries, raspberries, cucumber to name a few!

- if you really struggle to drink enough water daily, set a water alarm on your phone.

- drink water when you're hungry. MANY times we confuse thirst for hunger cues.

Water is necessary for the functions of every system in your body, and staying hydrated is essential to your overall health. Drinking more water is one of the easier habits to implement when aiming for a healthier lifestyle. Stay hydrated, my friends!

Alright, Guys. We got this - time to pivot!

If you haven't heard yet - as of 5 PM today, gyms will be closed in Montreal.

For my SWR class peeps, I will be adjusting and adding to our online class schedule right after the holidays. More lunch time clsases and more variety to allow us to all stay in shape and healthy, while having a good time together with it. I will also make more space in my roster for individual client programs for anyone feeling like enough is enough, and wanting to have a fully made program for them to get fit and healthy from home.

If anyone is feeling down with this news, needs support, or has questions, don't hesitate to reach out to me.

More Spots Have Opened Up! 🤩

If you’re anything like I used to be, you wait until the last possible second to “diet for the Winter Break family gatherings” or your next holiday work party.

You restrict for 3-5 weeks leading up to the events.

Cutting out wine and beer.

Avoiding social gatherings with friends.

Tracking every gram of food in your phone (and quickly getting fed up with it, and quitting half way through every day, promising yourself to start again the next day).

Using every willpower tactic that you can think of.

Then you get to the holidays and YOLO. You have been restricting food and carbs for months so you indulge in all of them.

After all, you earned this, right?

By the end of day one of your Winter Holiday you’re bloated, uncomfortable and feel guilty about undoing your progress in one fell swoop.

Let's Talk About The Importance of Your Social Network In Reaching Your Fit Goals!

Having a reliable and supportive social network during a fitness transformation can prove to be extremely helpful and beneficial, not only for your results but for your mental well-being.

Whether it’s a support group, friends or family, or a digital social network like Instagram, Facebook, or Reddit, having a group to fall back on when times get tough will ensure lasting results.

So what does the scientific literature say on the matter?

It’s conclusive across the board. It has been shown time and time again that having a support system of any kind (typically family) has a huge impact on one's motivation, commitment, and overall results.

At the end of the day, while fat loss/muscle gain is certainly difficult, it’s pretty straightforward in terms of what needs to be done to be successful. You exercise, eat better, create good habits, and eliminate the bad ones. It’s a broken record at this point! We all know what’s good and what’s not so good for us in terms of embracing a healthier lifestyle.

However, just because the process is simple, that doesn’t mean it’s easy.

Having a shoulder to cry on when you have feelings of discouragement and low self-esteem will pay dividends in the long-term. Likewise, having a support system to celebrate your wins with you will keep you motivated and on track! Without support, the dropout rate of someone who is on a weight loss plan is astronomical. Some suggest that it simply cannot be done without a support system of some sort in place – whether that be in the form of friends, family, a coach, or a social group (virtual or IRL).

So, if you or someone you know is about to embark on a weight loss journey, make sure that there is someone (or better yet, a number of people!) committed to supporting them during both the tough and the happy times. The odds of succeeding with a supportive social network are increased tenfold.

The Importance of Sleep & Tips to Sleep Better

While many consider fitness and nutrition to be the two-headed dragon when it comes to peak health and performance, we tend to forget about the third - sleep.

A quality sleeping regimen is of the utmost importance. Without a good night’s rest, you immediately increase the risks of experiencing negative side-effects like poor-performance, slower cognition, mood swings, hormone fluctuation, weight gain, depression, and more!

In today's digital age, workaholics and the “grind-life” are often put on a pedestal. The downside is, this attitude can lead to poor sleep cycles, lack of rest and recovery, and, ultimately - burnout.

Instead, we need to flip the switch on what is truly important so that we can tackle life with a new vengeance.

Benefits of Quality Sleep...

Some of the benefits of a proper sleeping regimen are:

• Reduced stress;
• Improved mood;
• Improved performance;
• Weight maintenance;
• Improved brain function;
• Improved mood;
• Lower health/blood markers, to name a few!

As you can tell, this list could be quite lengthy. Above are just a few of the more prominent benefits that we’ve come to understand.

So, how can one improve their sleep? Great question! Below, you can find some helpful tips that you can implement into your daily/nightly routines immediately! Let’s get into it.

Tips to Better Sleep

While we won’t go into detail on every tip, below is a list of tips that you can begin to consider and, hopefully, implement:

• Reduce light exposure before bedtime (especially blue light, emitted by digital devices);
• Avoid overconsumption of caffeine during the day (and avoid it all together closer to bedtime);
• Go to bed at the same time and wake up at the same time every day (consistency is key!);
• Consider natural melatonin supplements, if needed;
• If you’re a workaholic, schedule your day to END in the early evening;
• Optimize your lifestyle (i.e. exercise regularly, eat healthy, etc);
• And perhaps the least fun, most obvious one: closer to bed time, avoid sugar, alcohol and screen time.

Try some of these out - you'll thank yourself later!

When holidays start to feel around the corner, sometimes we “panic”, feeling out of shape and not photo-ready for festivities and family gatherings.

I’ve seen every quick fix in the book (and let's be real, we've all been there). Cutting out wine. Cutting out carbs. Going Keto. Slashing their calorie intake to 1200 per day. Up their workout game to an unsustainable point that they either give up or get injured. Avoid social gatherings when their friends just to stick to their “quick-fix” plan.

Then the holidays come around and BAM! (Whap! Kapow!), they go ape. “We’ve made it to the end date,” we think, and eagerly eat back all the carbs, alcohol, and desserts we've restricted ourselves of for months, leaving us back at Square One, or worse, post-holidays, and needing to start all over again.

There IS a better, more sustainable way. Super excited to be introducing the W.I.D.T.H. method!

There is a huge misconception that you shouldn’t lift weights when going through a weight loss phase. Not only is it believed to stunt your results, but it’s actually thought to be counterproductive.

This couldn’t be further from the truth. Let’s get informed:

Strength training/weight lifting can be greatly beneficial for fat loss. Why? Because it builds up lean muscle, increases the Basal Metabolic Rate (BMR), and increases the speed of your metabolism.
It is agreed that cardiovascular exercise is probably a better candidate for general caloric expenditure during the workout - the keyword here being ‘during’. Strength training is universally more effective at burning total calories and fat overall.

Let me explain… By increasing muscle mass, you increase the BMR. In its simplest terms, a higher BMR equates to more calories being burned in the space of 24-48 hours.

Why is this beneficial for weight loss?

Through building lean muscle and increasing your BMR, you inevitably burn more calories at rest throughout the day AND increase your overall caloric deficit - a necessity for weight loss. This is what is known as Excess Post-Exercise Oxygen Consumption (EPOC).

Bottom line: If you haven’t yet done so, begin to implement a consistent strength training regimen consisting of weight-bearing exercises in conjunction with aerobic activity. This is the optimal weight loss plan. Oh, and don’t forget to hone in on your diet as well! 🥑🥑
