At the time of writing this, I'm 44.

While I feel better than I've ever felt before I'm reaching a point that most would consider mid-age.

A big reason for that is the elimination of bad habits and the adoption of good ones.

Every year I target a habit that's holding me back and one that will add to my life.

This may not sound like much in one year but after 5 your life changes. You become a different person.

As James Clear once said,

"Habits are the invisible hand that shapes our life."

Instead of letting them run your life start being intentional.

You'll be surprised at what you may uncover.

For the past 6 months, I've been working with a client who has dropped 45 lbs without doing cardio. Here's how...

We first cleaned up his diet. We went from eating processed foods to eating 3 meals that correlated with his circadian rhythms.

We then had him on 3 days of strength training. This helped him keep muscle while he lost fat.

Lastly, we got him to walk 10k steps a day. This by far had the greatest impact not only on his weight but his wellbeing.

If you're looking to get in shape try focusing on getting better at fewer things.

This simplifies the process and makes it much easier to sustain.

Here's a dirty little secret no one in the fitness industry told you about...

You don't have to have a six-pack to be healthy.

Yes, you may see people in magazines flaunting them but what you may not realize is that they've got a few things going for them...

A good number of them are on drugs to enhance their physiques.

Another set has great genetics.

And the ones you see in magazines have dehydrated their bodies so they can look at their extremes of low body fat.

You don't need to have a six-pack to be healthy. It's an unnecessary standard created by social media that usually makes people feel worse about themselves.

If you want one then great. Go ahead.

But being healthy is enough. Remember that.

Foods can be considered drugs too.

Some can be positive for you in the sense that they pump nutrients into your body that sustain good health.

Others can be negative in the sense that they act like addictive drugs that you can’t stop yourself from eating.

Highly palatable foods trigger feel-good brain chemicals such as dopamine.

Studies show that once people experience pleasure associated with increased dopamine due to these types of foods they quickly feel the need to eat again.

Exercise is considered a wonder drug for good reason:

It can improve your brain health stimulating the areas that help you think, learn, problem-solve & manage emotions.

It can reduce anxiety or depression as well as protect you from neurological & preventable diseases like type dementia, 2 diabetes, heart disease, Alzheimers, and certain cancers.

Don't sleep on eating healthy food or exercise.

Most times, they're your best forms of medicine.

I used to think freedom was doing what I wanted whenever I wanted.

I was wrong.

I've realized that you can't have freedom with structure. It comes from having a set number of rules to abide by, especially around your body.

What's the point of doing whatever you want whenever you want when your body feels 10 years older than it should?

What's the point of having all the time in the world if you don't have the energy to play with your kids?

This is why a good number of my non-negotiables have to do with my health habits.

Because if I can't even control that what type of control do I really have?

Freedom stems from controlling what you can control.

You can't control a lot of things but you can control how you move your body and what foods you put into it.

Once you are free in your body you'll find yourself free in a lot of other areas.

One of the best hacks for your body is to do what our ancestors did thousands of years ago.

The human body hasn't changed much but our lifestyles have.

This is why we must perform voluntary forms of hardship on ourselves.

This means getting out of our desks and outside in nature as often as possible.

It means eating real foods that only your great-great-great grandmother would have access to.

It means getting the right amount of sleep you need to crush your day.

It means doing some form of exercise to maintain your muscles and keep your metabolism burning at a high rate.

The big idea is to find a system that helps you hit all those where it becomes automatic.

Getting in shape is actually quite simple. Don't make it complicated.

The biggest drug on the planet is food.

Sure, moderation is the key to life but what if you can't control yourself around certain types of foods?

The key to getting in shape for a lot of people is to avoid the foods that you can't control yourself around.

It's not your fault either. These foods were designed to be overconsumed and highly addictive.

So be honest with yourself.

If you can't control yourself around chips don't eat them.

If you can't stop drinking after one drink stop drinking.

Your life becomes easier and your body will thank you.

My circadian rhythm is tied to the sun. When the sun goes down, I get tired. When it comes up, I get up.

I get more done by 10 am than most people do the entire day.

This doesn't mean I don't enjoy the odd party here and there but 99% of my nights are spent in bed by 10.

The key to this list is to start on one. Focus on it for 6 weeks.

The positive momentum you'll experience will be enough to get started on another habit.

The key is not to try to get lean as fast as possible. It's to get lean and stay that way.

I recently have been following an account on Instagram called Oldladygains.

This person works primarily with older women who are adopting strength training for the first time in their lives.

It's been amazing to see their progress in real-time.

One lady wasn't even 12 weeks into her program when she started to ditch her cane.

Regardless of your age strength training can have a tremendous impact on your quality of life.

You become more functional and this compounds into being more independent as you age.

Everyone thinks weight training is dangerous as you age.

But they're wrong.

Avoiding weight training is the most dangerous thing you can do to an aging body.

Here's how to feel better at 40 than you did in your 20's:

1. Walk every day for 30 minutes a day. Preferably outside. This decreases stress, increases energy, and improves your mitochondrial health and capillary density.

Do this every day and it'll be the best part of your day.

2. Eat a high-protein diet made of single-ingredient nutrient-dense foods. Aim for .8 grams of protein per pound of body weight.

3. Hit the gym 3x a week for at least 30 minutes each session. Use the gym to build muscle and get stronger.

4. Get 8 hours of quality sleep. Start with creating the right environment for sleep. Then work on your habits. Track your sleep using an Oura Ring or Whoop band.

5. Create a habit of drinking water. Add some electrolytes while you're at it. Do this in the morning and as a way to avoid snacking.

Above all else invest in your body. When you do this the returns you get will be insane.

The other day I was talking with a client who was struggling with his diet.

Due to his start-up, he was stressed out and found solace in late-night snacking.

Ice cream, cold pizza, and nuts became his friends when he was feeling anxiety.

This eventually affected his waistline and self-esteem.

One morning Mark faced a harsh reality:

When he was putting on his favorite belt it wouldn't fit.

When we started working together we focused on manageable changes.

We started with daily walks and switching up his late-night snacks for protein shakes.

Gradually, we got him to start working out in the morning. This energized him throughout the day and improved his sleep.

After one year of focusing on the basics, Mark stood in front of his mirror and saw a different man staring back at him.

He was lean, fit, and brimming with energy.

Even better his start-up started to thrive under his newfound energy

Later on, he told me that it wasn't about losing weight but about gaining control.

Don't sleep on what transforming your body can do to you. It's not hard either. Being good at the basics is enough to feel amazing.

Sitting is the new smoking.

The dangers of sitting for too long include:

· Heart disease
· Low back pain
· Type 2 diabetes
· Neck & shoulder pain
· Having a croissant-like posture
..And increased risk of all-cause mortality.

But it doesn't have to be that way.

Make a habit of doing the exercises listed in this post.

What you may find is that your brain and body start to work better than ever before.

I did something with a client that was a bit extreme.

When we started to work together he was having issues with snacking on processed junk.

Once he started to eat chips or ice cream he could not stop himself until he felt disgusted with himself.

So we made a pact to throw all of that food away and just eat real food aka. JERF

He could eat as much as he wanted. It just had to be REAL and unprocessed.

We did this for 12 weeks and his weight started to melt off and his energy was sky high.

But something else interesting happened...

He started to enjoy eating real food.

His tastebuds started to evolve.

He found himself craving fruit instead of candy. He looked forward to eating steak for dinner.

The whole idea of ultra-processed foods is that they are designed to make you addicted to them.

They are easy to eat but provide no fiber or nutrients past the point of tasting good.

I'm all for having a flexible diet but we gotta call a spade a spade.

If you're in the same boat you might want to try something similar to this.

The best way to break an addiction is by getting rid of it in the first place.

They are committed to doing the same workouts, eating similar foods, walking, going to sleep on time, and just being responsible with their bodies.

They are less focused on fads and more focused on getting the basics right.

Remember this before you go off and try that new ""fat loss"" supplement or workout contraption they sell on infomercials.

One of my goals in life is to live as long as humanly possible.

I've always been a bit of a late bloomer by modern standards.

I started my first business at 30.

I got married at 38. Had my first kid at 40. I even started to grow on social media at the same time.

I got a late start so my goal is to live as long as possible.

I want to be able to play with my future grandkids. I want to see my children grow up to be adults.

This is why I'm doing whatever I can to create habits (like this list) that will help me achieve that.

You can't go wrong with walking, lifting, and HIIT when it comes to longevity.

It'll help you be healthy in the short term and set you up for a great life long term.

Most people are fasting the wrong way.

Here are a few reasons why...

1. When you eat a high-protein meal first thing in the morning you set your body up to build more muscle.

2. When you have an early breakfast you're able to sleep better because you body doesn't have to digest too much food at night.

3. Sometimes when people fast during the day it increases appetite during the night leading to severe munchies.

4. Not eating is a stress. If you work a high-stress job you don't want to add more stress by fasting.

5. Eating early in the day and fasting at night is more conducive to having a healthy circadian rhythm.

6. You have better workouts with fuel in your stomach than without it.

If you still want to skip breakfast then by all means go ahead.

Just know that there are better ways to go about it.

One thing I should mention is that looking young doesn't equal living a long life.

The world's best legal performance-enhancing drug on the planet is a good night of sleep.

Here's how the 10-3-2-1 system works:

You stop drinking coffee at least 10 hours before bed because it'll help you sleep faster.

You stop eating 3 hours before bed to rest your digestive system so you'll sleep longer.

You stop drinking water 2 hours before bed to avoid nighttime trips to the bathroom.

You stop looking at screens 1 hour before bed to help your brain go to sleep.

Do this for one night and see the impact it has on your sleep. Thank me later.

One of my biggest mistakes in the gym was using my workouts to punish myself for what I ate.

When I was "bad" I'd feel shame and then try to make up for it by hitting the gym & crushing my body with intense circuit training and HIIT workouts.

It started to warp the way I saw working out. This vicious cycle of shame and punishment would go on for years.

Then I met Mike.

Mike was a 60-year-old veteran at the gym who was in better shape than most guys in their 30s.

After a long session of punishing myself in the gym, I stopped by and had a chat.

I asked him what was his motivation for working out.

He said,

"𝘋𝘢𝘯, 𝘐 𝘩𝘢𝘷𝘦 𝘧𝘳𝘪𝘦𝘯𝘥𝘴 𝘸𝘩𝘰 𝘤𝘢𝘯'𝘵 𝘴𝘦𝘦 𝘢𝘯𝘺𝘮𝘰𝘳𝘦. 𝘐 𝘬𝘯𝘰𝘸 𝘱𝘦𝘰𝘱𝘭𝘦 𝘸𝘩𝘰 𝘥𝘰𝘯'𝘵 𝘩𝘢𝘷𝘦 𝘢𝘳𝘮𝘴 𝘰𝘳 𝘭𝘦𝘨𝘴. 𝘐 𝘸𝘰𝘳𝘬𝘰𝘶𝘵 𝘣𝘦𝘤𝘢𝘶𝘴𝘦 𝘐'𝘮 𝘨𝘳𝘢𝘵𝘦𝘧𝘶𝘭 𝘧𝘰𝘳 𝘸𝘩𝘢𝘵 𝘮𝘺 𝘣𝘰𝘥𝘺 𝘤𝘢𝘯 𝘥𝘰."

Here I was trying to make up for those ketchup potato chips while Mike was coming from a different realm.

I don't say this often but that conversation changed my life.

Sometimes we just need a different perspective to transform the way we see things.

Now I don't punish myself or feel shame for my weak moments.

I go to the gym and do the work for the sake of doing the work. I go because I'm celebrating what my body can do.

It's time to stop punishing yourself with workouts.

It's time to start being grateful for your body.

Trust me when I say that the energy is much different here.

What would you want your last 10 years on Earth to be like?

Do you still want to walk without assistance?

Do you want the ability to pick up your grandchildren from their cribs?

Dr. Peter Attia calls the last 10 years The Marginal Decade.

He states that you won't know when it happens but you'll know when you're in it.

So what he does is work backward from the goal:

If you want your last 10 years to be enjoyed you need to be functional in both brain and body.

If that were to happen then what would need to be done now to make that a reality?

This is why we need to take care of our bodies through the 4 pillars:

1. Exercise
2. Nutrition
3. Sleep
4. Stress management

The sooner you get started the the better your marginal decade will be.

Protein (and water) can make you feel fuller and more satisfied.

You don't have to do this with every meal.

Losing weight and getting in shape is not just about counting calories.

In fact, using some of the tips here you might be able to control your eating in a way where you don't need to count calories at all.

My suggestion to you is to treat these as behavior changes rather than hacks.

Yes, they work in a pinch but do better when applied long-term to your nutrition strategies.

The easiest way to improve your health is to go for a walk.

For most people walking is a form of zone 2 cardio.

Zone 2 Cardio Benefits:
- Decreased stress
- increased lung capacity
- Improved brain function
- improved heart function
- improved capillary density
- improved mitochondrial function
.and all of those contribute to a longer life span.

You want to get these walks done preferably outside as nature has a way of increasing the stress-reducing effect.

Aim for 1-2 hours of walking every week and you should be good.

Schedule these in and they'll become the best part of your day.

Here's a piece of fitness advice most people don't want to hear:

There is no perfect time to get in shape.

You think your life will suddenly get less complicated or you'll have more time but chances are you won't.

Life will continue to be the same while you kick the can down the road once again.

There's gotta be a time when enough is enough.

How long will you tolerate having subpar energy levels? How long will it take before health risks become a reality?

How long will it take until you take your health seriously?

Here's the good news:

You can turn it around at any time. I've seen 65+-year-olds and 80+ year-olds get to become stronger versions of themselves.

All it takes is a decision.

A decision to do what it takes. A decision to be okay with falling down as long as you keep getting up.

You don't need to wait until New Year's to make it.

You can make it right now. What's your choice?

I want you to do a test today: When you're feeling tired or lethargic leave your phone at the desk, go outside, and walk for 15 minutes.

I guarantee you'll be surprised at how much better you feel when you come back.

The way to get energy is to expend energy.

You won't regret going out for a walk but you may regret sitting on the couch.

How do I know? I’ve been there. I used to refuse taking off my shirt in front of others at the pool. I’ve been through the embarrassment of having “man boobs”. Heck, my shame is the main reason I sought to learn so much about body transformation.

I know what it takes to balance both at the same time. Every day I experience what it’s like to get s**t done while taking care of my body.
