Stuck in a thought loop?

You cannot think your way out of overthinking. But you can breathe your way out.

In for 3, out for 6. That is it. When the exhale is twice the length of the inhale, your nervous system shifts toward rest.

Focus only on making each exhale smooth and complete. When your mind wanders back to the loop, go back to the exhale.

Before the 3pm coffee, try the 3,000-year-old version.

Surya Bhedana, or sun breath, is breathing only through the right nostril. Press your left nostril closed with a finger, then breathe in for 4 and out for 4 through the right.

In yogic tradition the right side is the energising side, and some studies have found right-nostril breathing nudges the body toward a more alert state.

One minute. Then decide if you still need that coffee.

Tried 4-7-8 and ran out of air during the hold? You are not alone.

The benefits come from the ratio, not the length. So this version keeps the same shape at half the counts: 2 in, 3.5 hold, 4 out.

Once this feels easy, step up to the full 4-7-8.

Save it for tonight.

An overflowing inbox and a charging bear trigger the same alarm system in your body.

Heart rate up. Breath fast and shallow. Muscles tense. Your body does not know the difference.

The good news is the same system has an off switch, and your breath controls it. 4 in, 4 hold, 6 out, 2 hold.

The longer exhale tells your body the danger has passed. Two minutes is enough to feel it.

At rest, a healthy adult needs surprisingly little air. Most of us take far more.

Over-breathing is common: mouth breathing, sighing, yawning, breathing high in the chest. Over time it can leave you feeling anxious and fatigued.

This pattern is modelled on quiet, resting breathing. 1.5 in, 2 out, 1.5 pause. Small, soft, through the nose.

It should feel almost like doing nothing. That is the point.

Your body is tired. Your brain did not get the memo.

A racing mind at bedtime usually comes with fast, shallow breathing. Slow the breath and the thoughts tend to follow.

3 in, 3 hold, 4 out. Keep it through the nose, and let your belly do the rising.

Every time a thought pulls you away, go back to counting. That is the whole practice.

Sitting still, nothing wrong, and your heart is pounding anyway?

Background anxiety often shows up in the body before the mind notices. A fast heartbeat, a tight chest, quick shallow breaths.

Your breath is the one part of that loop you can steer. 3 in, 1 hold, 5 out, 1 hold. Every long exhale slows your heart a little more.

If it happens often or comes with chest pain, see a doctor. For the anxious, wired kind, start here.

Yes, you are supposed to hum. Out loud.

This is Bhramari, or Bumblebee Breath. In through the nose for 4, then hum with your mouth closed for the full 7-second exhale.

A Swedish study found that humming raised nasal nitric oxide around 15 times compared with a quiet exhale. Nitric oxide helps open blood vessels and plays a role in your airway defences.

The vibration is calming too. Try it before bed, sound on.

The message is typed. Your thumb is hovering over send.

Wait 40 seconds.

In for 3.5, hold for 3, out for 5, hold for 1. Three rounds.

Anger floods your body with adrenaline faster than your thinking brain can keep up. Slow breathing buys your prefrontal cortex the time it needs to get back in the room.

You can still send it afterwards. You probably won't want to.

Meet the vagus nerve: your body's built-in brake pedal for stress.

It runs from your brainstem down to your gut, and it is the main nerve of your rest-and-digest system. You cannot switch it on directly, but you can through your breath.

Breathe in for 4.5, out for 5.5. A slightly longer exhale, slow and steady, through the nose.

Slow breathing like this is one of the most reliable ways to stimulate vagal activity. Use it after a stressful call, before a meal, or anytime you feel wired.
